Why is sleep harder with AuDHD?
Sleep is harder with AuDHD because the two conditions push against rest from opposite directions at the same hour. The ADHD side of your brain often gets busier at night, when the external demands drop away and there's nothing left to anchor your attention. The autistic side may still be holding sensory and social load from the day, bracing rather than settling. Neither one alone would keep you up. Together they do.
Standard sleep advice assumes a steady, predictable nervous system: same bedtime, dim the lights, put the phone away, drift off. For a lot of people, that's fine. For AuDHD folks it tends to break, because the advice treats one obstacle when you're facing several at once.
A few patterns show up again and again:
- The racing-brain bedtime. Ideas, replays of the day, and half-finished thoughts arrive the moment your head hits the pillow. The quiet that's supposed to help is what lets the noise in.
- Slippery timing. AuDHD time perception is often loose. You meant to wind down at 10, and now it's 12:40 and you never noticed the drift.
- Leftover sensory static. Tags, light bleeding under the door, the fridge hum, a blanket that's a degree too warm. Any of these can keep an autistic nervous system on guard.
- A body that's tired but not sleepy. Exhaustion and the ability to fall asleep aren't the same signal, and for many AuDHD adults they come apart at night.
There's a research backdrop here too. The bedtime scroll trap is the pull to stay up scrolling long past the point of tiredness, and it's stickier for AuDHD brains than for most. The pattern has a name—revenge bedtime procrastination—and it describes staying awake to reclaim time that the day swallowed. After hours of masking, meeting demands, and holding it together, the night feels like the only stretch that belongs to you.
That's the emotional engine. There's a sensory one too. A phone hands your ADHD brain the steady stream of novelty it's been missing all day, right when you finally have permission to stop. So the scroll isn't a moral lapse. It's your nervous system reaching for autonomy and stimulation in the same motion, at the one time nobody's asking anything of you.

A few things tend to loosen the grip:
- Claim your unclaimed time earlier. If the night is the only slot that feels like yours, build a real one into the day. Even 20 protected minutes of nothing-required can lower the pressure to steal it back at 1 a.m.
- Give the ADHD brain a softer input. Trade the endless feed for something with an ending: a chapter, an episode, a podcast on a timer. Novelty with a stopping point beats novelty without one.
- Move the charger. Put the phone across the room, or in another room. The friction of getting up is often enough to break the reach-for-it reflex.
- Set a wind-down cue, not a curfew. A single signal—dim lamp, a specific playlist—tells your brain the mode is changing, without the all-or-nothing weight of a hard bedtime.
How do you set up your sensory environment for sleep?
You set up for sleep by treating your bedroom as sensory equipment, then tuning it one variable at a time. Many AuDHD adults find that their sleep environment matters more than any bedtime rule, because an autistic nervous system that's still processing input won't power down on schedule. The goal is a room that gives your body less to brace against.
There's no universal setup, so run it as an experiment. Change one thing, sleep on it for a few nights, keep what helps. A common map of what to test:
- Weight and pressure. A heavier blanket, tucked-tight sheets, or a firm pillow gives a lot of AuDHD bodies the deep-pressure input that says "safe to let go." Others feel trapped by weight and sleep better light. Find your direction before you commit.
- Sound. Some people need near-silence and a good pair of earplugs. Others can't settle in silence and need a fan, brown noise, or a low steady hum to give the brain something dull to rest on.
- Light. Small light sources loom large at night. Cover the standby LEDs, block the gap under the door, try a real blackout layer. If full dark feels wrong, a dim warm glow can beat both harsh light and total black.
- Temperature. A room a touch cooler than feels obvious helps most bodies fall asleep. Sort out layers you can add or shed without waking up to think about it.
- Texture. Seams, tags, and scratchy fabric register more sharply for many autistic people. Sleepwear and bedding that your skin ignores is worth the swap.
AuDHD sensory needs often run in both directions—some input soothes, other input grates—so a setup that only removes stimulation can leave you understimulated and restless. Build in a calming input you can reach for, whether that's weight, steady sound, or a familiar texture, and learn which one a given night calls for. How do you build a bedtime routine that survives a bad week?
You build a routine that survives bad weeks by making it a short sequence instead of a strict clock, and by giving it a minimum version you can still do when you're wrecked. A rigid bedtime breaks the first hard night and then hands you a reason to quit. A flexible shape bends and stays.

- Sequence over schedule. Pick three cues in a fixed order—say, brush teeth, dim the lights, get in bed with a book. When the first happens, the next follows. The clock is a suggestion, not the trigger.
- A two-track wind-down. Track A is the full version on a good night. Track B is the floor: teeth, phone across the room, lie down. Track B still counts. It exists so one rough night doesn't take the whole habit with it.
- A reset for when it falls apart. If it's 1 a.m. and none of it happened, you get a two-move re-entry: lights off, phone away. That's the win for tonight. You reopen the door instead of writing off the week.

You're fried. Skip the whole wind-down. Brush your teeth, plug the phone in across the room, get under the blanket. Three moves, under two minutes. You didn't do it perfectly. You went to bed. That counts as keeping the routine.
And a word of permission: if you go to bed later than you meant to, that's a data point, not a verdict. The night you skip the routine, then restart it the next evening, is exactly how a routine is supposed to work. You're not aiming for a flawless streak. You're aiming for a shape you can come back to.

Why is it so hard to fall asleep with AuDHD?

One last thing
You don't need perfect sleep. You need a setup and a wind-down that hold up on your worst night without you having to rebuild them. If tonight is a Track B night, that counts.
